★ MEAL PLANNER FOR ACCELERATED WEIGHT LOSS http://plantmealplanner.com ★ RECIPE BOOKS & WEIGHT LOSS GUIDE https://www.rawtillwhenever.com/ebooks/ --------------------------RECIPES & NUTRITIONAL INFORMATION ------------------- CHOCOLATE PB OATS 3/4 C rolled oats 1.5 C water 1 Tbsp cocoa powder 1 banana chopped (fresh or frozen) 1 cup strawberries 1 tbsp peanut butter In a saucepan, combine water, oats, banana and cocoa powder. Cook over medium heat until all the water is absorbed (about 5-7 minutes). Top with strawberries and peanut butter. Calories 492 Macros 67/23/10 Carbs 86g - Fat 14g - Protein 15g VEGGIE SUSHI ROLLS 2 cups cooked white rice 1/2 small avocado (50g) 1/4 English cucumber sliced 1/4 c shredded carrots 1 cup spring greens 2 sheets nori 1 tsp sesame seeds 2 tbsp coconut aminos for dipping (or soy sauce) Lay out your nori sheets and spread the rice evenly over them. Take your avocado and divide it between the two sheets. Smash it into the middle of the roll. Add your cucumber, carrots and greens and roll tightly like a burrito. Cut into sushi pieces and sprinkle with sesame seeds. Dip into coconut aminos. Calories 561 Macros 74/16/9 Carbs 102g - Fat 11g - Protein 14g Potato Fries with Sweet Mustard 4 small-medium russet potatoes (650g) 1/2 tsp garlic powder salt & pepper to taste 1 tbsp maple syrup 1 tbsp mustard 2 cup greens ( i use spinach) Preheat oven to 420 degrees F (215C). Scrub your potatoes well and chop into fry like pieces. Toss in garlic powder and add a little salt and pepper. Place on a baking sheet and bake 15 minutes. Flip the potatoes and bake again another 15-20 minutes or until soft when pierced with a fork. Mix together your maple syrup and mustard. Place potatoes over your bowl of greens and drizzle with dressing. Calories 603 Macros 90/2/8 Carbs 137g - Fat 1g - Protein 17g GRANOLA BERRY DESSERT 1/2 cup low fat granola 1 cup mixed berries (I used strawberry and blueberries) 1 cup unsweetened almond milk 1 tsp cinnamon 1 tbsp walnuts Combine you granola and milk in a bowl. Top with fruit, cinnamon and walnuts. If you want to keep your dessert simple, just have a few pieces of fresh fruit if you are hungry. Keeping your diet simple and easy is very helpful during your weight loss journey :) Calories 264 Macros 63/29/8 Carbs 46g - Fat 9g - 7g DAILY TOTALS Calories 1928 Macros 76/15/9 Carbs 372g - Fat 35g - Protein 53g Remember to get at least 30 minutes of light activity throughout the day such as a brisk walk or bike ride. This will help you feel your best and make you feel confident that you have done something amazing for your body. It is important that we take small steps to care for ourselves and exercise should not be torture, it should be something you do because it makes you feel good and gives you time to reflect on your day :) Be sure to drink at least 2 liters of water throughout the day to stay hydrated! Adjust macros and portions as needed. 1.) Meal 1: BUFFMonkey PB Chocolate Oats - Calories: 574 - Protein: 22.8g (add more protein powder or PB for higher protein) - Carbs: 95.8g - Fats: 13.8g 2.) Snack (optional) - Feel free to eat more food or add some fruit as well :) - Calories: 127 - Protein: 4.6g - Carbs: 19.6g - Fats: 4.0g 3.) Meal 2: Lentils with Sprouted Quinoa & Rice - Calories: 380 - Protein: 25.4g - Carbs: 78.6g - Fats:4.3g 4.) Meal 3: Sweet Potato, Quinoa, & Beans (this can be split into smaller portions or you can swap this & meal 2 if you prefer) - Calories: 577 - Protein: 22.8g - Carbs: 91.3g - Fats: 15.6g NOTE: Something else I want to clarify is that I don’t always eat these BACK TO BACK. Here's my Eat Clean Vegan Meal Plan inspired by the recipes on Lifesum. You can find all the recipes and nutritional breakdown on the app. BREAKFAST - Blueberry Chia Pudding (1 bowl) - 2 tbsps. Chia Seeds – 140Cals - ¼ cup Blueberries, frozen or fresh – 22Cals - ½ cup Milk, any choice – 65Cals - ½ tsp. Vanilla extract – 6Cals - 1 small Bananas, sliced – 90Cals - 2 tbsps. Pumpkin Seeds – 90 Cals PER SERVING – 413Cals (+2 fruit servings) STEPS 1) In a jar or bowl, combine the 2 tbsps. Of chia seeds with ¼ cup of fresh of frozen blueberries, ½ of milk and ½ tsp. of vanilla extract. 2) Cover and let it set overnight in the fridge. 3) The next morning, top it with 1 small sliced banana and 2 tbsps. of pumpkin seeds. LUNCH - Pan Fried Indian Wild Rice (serves 2) - 1 cup Cooked Rice, used a mix of brown & white rice – 210Cals - 1 cup Zucchini, thinly sliced – 20Cals - ½ cup Broccoli, cut into small florets – 16Cals - ½ cup Carrots, thinly sliced – 25Cals - 2 Spring Onions, sliced – 10Cals - ½ tbsp. Oil – 60Cals - 3 tbsps. (25g) unsalted Cashew Nuts – 138Cals - 2 tbsps. (20g) Raisins – 60Cals - 1.5 tsps. Curry Powder – 9Cals - ½ cup Vegetable Stock – 16Cals PER SERVING – 282Cals (+2 vegetable servings) STEPS 1) In a pot on boiling salted water, blanch the broccoli and carrots for about 2 minutes. Drain and set aside. 2) Heat oil over medium-high heat. Stir in the cashew nuts, raisins and all the vegetables. Saute for about 3 minutes. 3) Stir in the spring onions, curry powder and cook for a couple more minutes. 3) Then pour in the vegetable stock and allow all the ingredients to simmer until vegetables are tender. 4) Finally mix in the rice, remove from heat and serve. DINNER - Warming Ratatouille with Beans (serves 4) - 1 large Onion, roughly chopped – 60Cals - 2 Garlic Cloves, roughly chopped – 8Cals - 2 medium Zucchinis, roughly chopped – 66Cals - 1 Red Bell Pepper, roughly chopped – 33Cals - 1 Eggplant, roughly chopped – 136Cals - 1 tbsp. Olive Oil – 120Cals - 800g (2 cans) Crushed Tomatoes – 190Cals - 1 can (240g) White Beans, rinsed & drained – 209Cals - 1 tbsp. Balsamic Vinegar – 14Cals - ½ tsp. Ground Cumin – 4Cals - 1 tsp. Dried Mixed Herbs - 4Cals - Salt & Pepper to Taste PER SERVING – 211Cals (+3 vegetable servings) *Served with 2 slices of toasts (207Cals) and tomato salsa (45Cals) STEPS 1) Heat olive oil over medium-high heat. Lightly stir-fry the onion and garlic for about 2 minutes. 2) Stir in the eggplant, zucchini and bell pepper. Cook for another 5 minutes until vegetables start to brown. 3) Then stir in tomatoes, white beans, balsamic vinergar, cumin, dried herbs and salt and pepper. 4) Cover and cook for another 30 minutes until vegetables are tender. I just used what I had on hand. 1 can Mexican Corn from AlDI’s - NOTE: If you can not find something similar, just use regular corn and mix in some cilantro & jalapeño to give it more flavor, or just leave it plain 1/2 - 1 Lime , juiced 1 cup Red onion, chopped 1 cup Green Onions, chopped 1 cup Edamame, Frozen (Fresh works great as well!) - - - - - - - - - - - - - - - - 3 Heads Romaine Lettuce, washed/dried - cut and pat dry again (salad mixers are great for this step ! ) - - - - - - - - - - - - - - - - DRESSING: Unsweetened Coconut Yogurt - I used HALF the tub 1/2 cup Cilantro 5 cloves garlic, small Lime Juice (used 1 small lime) Water to thin out a bit (about 1/8 cup.. don’t add too much or else it will be too runny) 1/4 packet Green Onion Seasoning (“The Spice Hunter” brand) NOTE : If you want it creamier, add Avocado or more Yogurt _______________________________ MACROS - PER 1 SERVING: Calories: 435 Protein: 20.2g Carbs: 78.5g Fat: 6.7g _______________________________ Meal Three : “Sofritas” with Sprouted Rice & Quinoa 1 cup Sprouted Rice & Quinoa 2 cups Water 1 cup White Onion, chopped 1/4-1/2 cup Poblano Peppers, diced 2 packs Organic Extra Firm TOFU, drained FOR SAUCE: 1 Tbsp. Organic Tomato paste 1 can Organic Fire Roasted Diced Tomatoes 3 Chipotle Peppers in Adobo Sauce + some of the sauce 1/2 packet Taco Seasoning or try this one :http://bit.ly/2efBS8r *1 Tbsp Sugar, to cut acidity from tomato NOTE: Added the sauce half at a time. This is a sample of a Full Meal Plan to help you Lose Weight and achieve your goals. They are made of simple ingredients, quick and very easily put together. The foundation of this meal plan has: • 3 ounces of lean protein • 1 complex carb • Unlimited vegetables • 1 healthy fat Each meal should be about 350 calories (or fewer) Example of Protein you can use: Chicken, Turkey, Fish (any kind), tuna, tofu, eggs, beef or pork tenderloin. Example of Complex Carbs: Brown Rice, Whole Grain Pasta, Oatmeal, Sweet Potatoes, Wholemeal Bread, Wraps, Pita Bread. Example of Healthy Fat: Nuts, Olive Oil, Seeds, Avocado, Omega-3 (from fish) In order for this plan to be Effective, you are recommended to: 1) Prepare Your Food in Bulk lasting 2 -- 3 days to make it stress free. 2) These meals are interchangeable. So you can have your snack for breakfast, breakfast for lunch etc. 3) Only use and Prepare high quality food like chicken, brown rice, sweet potatoes, vegetables or fish. So no white bread, white rice, processed food and ready meals at all. 4) Adjust the portion size and calories according to the product you use. Mine might be slightly difference from yours. So read the food label carefully. 5) You must drink 3-4L of water every day. 6) You must eat every 3 -- 4 hours throughout the day in small portion. 7) Make it a habit to plan and pack your meals the night before and store them in the fridge for the next day; this will make your mornings easier, which will help to keep you on track. 8) Print your meal plan and stick in on your fridge as a daily reminder to stay on track. 9) Keep a food dairy of what you eat and how you feel, which contributes towards your weight lost progress. 10) Exercise 5--6 times a week between 45 -- 60 mins for maximum result. If you don’t consume enough calories over a long period of time this can have harmful effects on your body. ❤ If you want to maintain your weight within a healthy balanced diet, a man typically needs around 2500 calories and a woman needs about 2000 calories per day. Let me ask you this: ARE YOU EATING ENOUGH? Why do people fail at eating FullyRaw? The number one reason is because they do not eat enough. Don't be discouraged! The number one mistake that people make when they first go FullyRaw is that they don't eat enough. I want you to succeed, so I'm going to go through different fruit/veggie calorie amounts to help you understand how much you need to be eating to feel your best. More often than not, I hear about people who try eating FullyRaw for 1-2 weeks, and they feel amazing! They lose weight, have more energy, clearer skin, and feel alive! Then after a few weeks, they hit a plateau, and they begin to feel tired, lethargic, and spacey. When I sit down with these people, what we discover is that they are calorie deficient. They lack energy because they are not consuming enough energy. This can be a scary journey for many. The first step is always the hardest because its such a new world-- it's a change of lifestyle. It's not a diet; it's a way of LIFE. When you begin this lifestyle, it does take time to adapt to eating more fruits and veggies, but once you get the hang, it becomes like second nature and you REALLY FEEL the benefits! In my last video I show you what I ate. Most people don't believe I eat that much and that's ok. I'm not asking you to eat as much as me. I run 6-10 miles daily. I am an an athlete. I need more calories than the average Joe. Take the formula, fit it for you. Eat what feels comfortable. Calorie awareness is so so important. Moat people have been taught to diet-with calorie restriction. I'm here to tell you that calorie AWARENESS IS important. This is an abundant lifestyle, not restriction. BEFORE WE START, If you are wanting to start a raw food diet definitely check out this video: http://youtu.be/gLHUF8Tw_Dc ------- In order for you to understand how much you should be eating each day, lets walk through each meal and give you examples of what you can eat with calorie amounts. I'm basing these amounts on a minimal 2000 calorie diet. You may need more, but for example purposes, this is what I will show you. Take my formula, and for it for you. For FullyRaw Breakfast: Fruit Juice or Smoothie Or a 32-64 oz jar of a juice or smoothie fruit based . (This is 375-750 calories.) for beginners, start with 32. For my big eaters, if you're still hungry it's ok to do 64 oz. if you're an athlete and need MORE CALORIES, eat the higher calorie density fruit like bananas, apricots, dates, durian, mango, etc. FullyRaw lunch. Fruit is FAST FOOD, easy to bring ANYWHERE and easy to prepare. Sometimes it's as easy as peeling a banana. Done. Aim for 700-800 calories. If you're still hungry you can eat more. Now this sounds like a lot, but calorie wise, it will most likely be less than a thousand calories. Give examples. Plate this plate that... If u can't eat that much, eat more frequently. Download the app Cronometer or a calorie counter on your phone. Physically SEE how much you are eating. Dinner is the hardest meal to eat Fullyraw. It's not that it's any more complicated, but when people get home from a long, hard day at work, they want to REWARD themselves w satisfying foods. Unfortunately, many of us were trained to think that certain "bad" foods were rewarding. Instead of thinking as fruit as the best reward for your body, it's "ice cream".... I have converted tons of unhealthy recipes into raw ones to help you out, so please check those out. Start your dinner w a comfortable portion fruit. Full VEGAN Meal Plan to Lose Weight

Here it is, a Full Vegan Meal Plan for you to lose weight effectively or even to maintain your weight! You can try it even if you are not a vegan. =) As Vegans / Vegetarians, it is important to have enough protein in your meals, hence all the ingredients I chose are high in protein. As always, my meals are very quick and easily put together, with simple everyday ingredients. You can prep all the meals under 30 minutes or less. Remember, you don't have to follow the recipe, be creative and make your own. Here are some alternative/examples of high quality and natural food to choose: Complex Carbs: Brown Rice, Whole Grain Pasta, Oatmeal, Sweet Potatoes, Wholemeal Bread, Wraps, Pita Bread, quinoa, cous cous. High Protein Food: Tofu, chickpeas, kidney beans, baked beans, any other beans, almonds, any other nuts, peanut butter, soy milk, almond milk, avocado, tempeh, seitan, lentils, soy yoghurt, edamame, oats. Healthy Fat: Nuts, Olive Oil, Seeds, Beans, Avocado, peanut butter. In order for this plan to be Effective, you are recommended to: 1) Prepare Your Food in Bulk lasting 2 -- 3 days to make it stress free. 2) These meals are interchangeable. So you can have your snack for breakfast, breakfast for lunch etc. 3) Only use and Prepare high quality and natural food. So no processed, junk food and ready meals at all. 4) Adjust the portion size and calories according to the product you use. Mine might be slightly difference from yours. So read the food label carefully. 5) You must drink 3-4L of water every day. 6) You must eat every 3 -- 4 hours throughout the day in small portion. 7) Make it a habit to plan and pack your meals the night before and store them in the fridge for the next day; this will make your mornings easier, which will help to keep you on track. 8) Print your meal plan and stick in on your fridge as a daily reminder to stay on track. 9) Keep a food dairy of what you eat and how you feel, which contributes towards your weight lost progress. 10) Exercise 5--6 times a week between 45 -- 60 mins for maximum result.
